What a Warm-Up Actually Does
A warm-up is not a box-checking ritual. It's a physiological preparation that directly affects performance and injury risk.
An effective warm-up:
- Raises core body temperature (increasing muscle elasticity and contraction speed)
- Increases blood flow to working muscles (improving oxygen delivery)
- Activates the neuromuscular system (improving reaction time and coordination)
- Prepares joints through range of motion relevant to the sport
- Primes the mental focus for training or competition
An ineffective warm-up (static stretching only, low-intensity jogging with no progression, or no warm-up at all) leaves athletes physiologically unprepared and may actually increase injury risk.
The Science: Dynamic vs. Static Stretching
Static stretching (holding a stretch for 30+ seconds) before exercise temporarily reduces muscle power and speed and has no proven injury prevention benefit. Reserve static stretching for post-exercise cool-downs.
Dynamic stretching (controlled movement through a range of motion) increases temperature, activates muscles, and improves performance. This is the core of an effective pre-activity warm-up.
The neuromuscular activation (NMA) component — exercises that activate specific muscle groups through stabilization and coordination — is particularly important for injury prevention.
The FIFA 11+ and Its Principles
The FIFA 11+ warm-up (originally designed for soccer) is the most rigorously studied warm-up protocol in team sports. Programs using it consistently show 30–50% reductions in lower extremity injury.
Its principles transfer to any sport:
- Running with progressive intensity (slow → moderate → fast)
- Dynamic stretching of key muscle groups
- Core and hip stability exercises
- Plyometric components (jumping, landing mechanics)
- Sport-specific movements at progressive intensity
Designing Your Sport-Specific Warm-Up (15–20 minutes)
Phase 1: General Warm-Up (4–5 minutes)
- Light jogging / easy continuous movement
- Progressive intensity (50% → 70% of max effort)
- Purpose: raise core temperature and heart rate
Phase 2: Dynamic Stretching (4–5 minutes)
- Leg swings (front-back, lateral)
- Hip rotations and circles
- Walking lunges with rotation
- Arm circles and shoulder rotations
- High knees, butt kicks, lateral shuffles
Phase 3: Neuromuscular Activation (4–5 minutes)
- Single-leg balance and perturbation
- Lateral band walks or bodyweight squats

Phase 4: Sport-Specific Progressive Movement (4–5 minutes)
- Acceleration runs
- Direction changes / cutting patterns

Competition vs. Practice Warm-Ups
Competition warm-ups should peak closer to maximum intensity and include more sport-specific competitive elements. Practice warm-ups can be slightly shorter and more general.
Both should be consistent — athletes who warm up the same way every time develop a psychological readiness association with the routine.
Common Warm-Up Mistakes
- Static stretching before activity (counterproductive)
- "Warm-up" that doesn't actually increase intensity progressively
- Skipping neuromuscular activation (the most commonly omitted component)
- Warm-up so long that athletes are fatigued before the activity starts
- No connection between warm-up movements and the activity's demands
